Who it’s for
The Busy Rower 20-Minute Plan is for people who can already row 15 minutes without stopping and don’t have time for more than 20 minutes at a stretch. It suits you if you row before work, in a lunch break or once the children are in bed, and you want each short session to have a purpose.
Who it isn’t for
If you can’t yet row for 15 minutes, start with 12-Week Beginner to Fit. If you have time for longer sessions, the 2k Erg Programme or the 5k/10k Endurance Plans will take you further. It also isn’t an easy plan. With so little time, about a quarter to a third of your working time is hard, which is more than in our longer plans.
How it’s structured
- Routine (Weeks 1 to 4): a 2k baseline, your first threshold pieces and firm steady rowing. Week 4 is lighter.
- Build (Weeks 5 to 7): longer threshold pieces, then short hard intervals, with Week 7 the hardest.
- Taper (Week 8): a short sharp session, an easy row and your final 2k.
If you already have a recent 5k or 2k result, you can use it to set your paces.
What a typical week looks like
You row on three days, shown as Monday, Wednesday and Friday. Monday is intervals, Wednesday is an easy steady row and Friday is firm rowing. An easy fourth session on Sunday is optional. In a full week, that is 80 minutes at most, and every session has a target pace, rate and RPE worked out from your own result.
Set up the machine, row, and you’re done inside 20 minutes.

Frequently asked questions
Does the 20 minutes include the warm-up?
Yes. Warm-up, rests and cool-down are all inside the 20 minutes. Most sessions are a 4-minute warm-up, up to 14 minutes of main set and a 2-minute cool-down.
Do I need a Concept2?
No, but the drag factor guidance refers to the PM5. Any rower with a pace and rate display will work. Keep the setting fixed and test on the same machine.
Do I get lifetime access?
Yes. It's a PDF download, so it's yours to keep and use as often as you like.
What's the refund policy?
If it isn't right for you, email us within 14 days of buying and we'll refund you. Refunds are handled through Lemon Squeezy, our payment provider.
Can I just do three sessions a week?
Yes. Three sessions is the plan, and the fourth is an easy extra in most weeks. If you skip it, a slightly bigger share of your rowing is hard work, so don't replace it with anything harder.
Will 20 minutes be enough to make a difference?
It's enough to give you structure and a measure of where you are, but we can't promise a set result. It won't do what several hours a week would do, and the plan says so.
